Who this plan suits

Before you start: use pain-free ranges of motion and loads you can control. If you have an injury, medical condition, are pregnant or are returning after a long break, get individual guidance from an appropriately qualified professional.

How to progress

Progress the four main sessions with double progression. For the focus day, prioritize clean reps and repeatable tension rather than chasing maximum loads.

How to manage recovery

Thursday and Sunday stay free from lifting. If performance falls across several sessions, remove the focus day first; it is an addition, not the foundation of the plan.

Frequently asked questions

Is a 5 day workout plan better than 3 or 4 days?

Only if the extra day improves adherence, training quality or useful frequency. It is not automatically more effective.

What should I train on the fifth day?

Choose one genuine priority such as calves, rear delts, arms or glutes, and keep the session short enough that it does not damage the next main workout.

Can beginners use this split?

Most beginners are better served by fewer repeated sessions while they learn technique and effort.
